There's no single "menopause diet," and you don't need to follow a strict program to feel better. But a little planning goes a long way when you're tired, hungry at odd hours and trying to protect your muscles, bones and heart all at once.
This 7-day menopause diet meal plan is built for real life: simple breakfasts, leftovers that turn into lunch, and dinners you can get on the table in about 30 minutes. It works just as well as a perimenopausal diet plan, and there's a full grocery list at the end.
The principles behind this meal plan
- Protein at every meal. Around 25 to 30 grams per meal helps protect muscle, which becomes harder to keep after 40, and keeps you full longer.
- Plenty of fiber. Most women need roughly 22 to 28 grams a day, and most of us get far less. Beans, lentils, whole grains, fruit, vegetables and seeds make it easy.
- Calcium and vitamin D for bones. Women 51 and older are advised to get 1,200 mg of calcium a day (1,000 mg if you're younger), ideally mostly from food, plus 600 IU of vitamin D.
- A Mediterranean-style base. Olive oil, fish, nuts, legumes and lots of vegetables, a pattern linked to better heart health.
- Phytoestrogen foods most days. Soy, flaxseed and chickpeas appear throughout. Learn why in our guide to estrogen-rich foods for menopause.
- No calorie counting. Adjust portions to your appetite and activity. This plan is about nourishing your body, not shrinking it.

Meal prep in under an hour
- Cook your grains. A pot of quinoa and a pot of brown rice cover several meals.
- Make the chili. A double batch gives you dinner, lunch and a freezer portion.
- Bake egg muffins. Whisk eggs with chopped vegetables and a little cheese, bake in a muffin tin, and refrigerate.
- Prep overnight oats. Make two or three jars at once.
- Wash and chop produce. If vegetables are ready to grab, you'll eat more of them.
A few things to go easy on
- Alcohol, which disrupts sleep and can set off hot flashes.
- Caffeine after noon, if you're struggling with 3 a.m. wake-ups.
- Ultra-processed snacks and sugary drinks, which are easy to overeat and leave you hungry again soon after.
- Very spicy food, if you notice it triggers a flush.
Make it work for you
Swap meals between days, repeat favorites, and use leftovers freely. If you're vegetarian, replace fish and chicken with tofu, tempeh, eggs and extra legumes. And if you're focused on your midsection, pair this plan with the habits in our guide to menopause belly: strength training, sleep and stress care matter as much as food.
